I’m a Longevity Doctor. Here Are My 7 Healthy Habits To Live Longer

Living a long, healthy life may seem like it requires winning a genetic lottery, but there’s so much more under your control than you realize.

Only 25{bf0515afdcaddba073662ceb89fbb62b6b1bf123143c0e06b788e1946e8c353f} of our probability of living a longer life is due to inherited genes, while 75{bf0515afdcaddba073662ceb89fbb62b6b1bf123143c0e06b788e1946e8c353f} is due to environmental factors, says Dr. Luigi Fontana, professor of medicine and nutrition, and director of the healthy longevity research program at The University of Sydney in Australia.

“So the idea that your genes are the most important factor in shaping your longevity is wrong,” Fontana tells TODAY.com.

“In 2023, we have the knowledge to design a fantastic world where people are healthy. The probability of getting sick is still there because biology is not an exact science, but the risk is very low if you are living a healthy lifestyle.”

Fontana outlines some of the ways to activate the body’s longevity pathways in his new book, “Manual of Healthy Longevity & Wellbeing.”

The goal is to prevent age-related chronic diseases like heart disease. As people get older, they accumulate damage because the systems controlling the body’s ability to repair itself are getting weaker — but certain lifestyle choices can slow down this process, Fontana notes.

He believes up to 95{bf0515afdcaddba073662ceb89fbb62b6b1bf123143c0e06b788e1946e8c353f} of cardiovascular disease and 70{bf0515afdcaddba073662ceb89fbb62b6b1bf123143c0e06b788e1946e8c353f} of cancer cases are preventable based on his studies on exercise, calorie restriction and high-quality diets.

But Fontana worries prevention isn’t even taught in medical schools, with doctors focusing on diagnosing diseases and treating them mostly with drugs and surgery.

Here are some of the habits the longevity expert recommends for a longer life:

Monitor your waist size and keep it in check

This is even more important than keeping track of your weight because every extra inch in your waistline means an accumulation of belly fat, the worst type of body fat, Fontana says.

Known as visceral fat, it promotes inflammation, which is a major factor for aging, cancer, cardiovascular disease and many other chronic diseases, he warns.

Excess abdominal fat also triggers insulin resistance and metabolic abnormalities, he adds.

“Every centimeter you lose, you are reducing all these factors,” Fontana notes. “It’s doable with exercise and a healthy diet.”

He advises women to have a waist measurement of less than 31.5 inches and men less than 37 inches.

It’s still important to monitor for weight gain and deal with it quickly. But weight is not the best measure because ideally you want to reduce waist circumference while increasing muscle mass, especially in the legs and glutes — the most powerful muscles in the body, Fontana says.

Don’t eat ‘everything in moderation’

“People say, ‘Nothing is bad. You can eat some of everything.’ I disagree. It’s like saying, ‘I can have a couple of cigarettes in moderation,’” Fontana cautions.

“Everything in moderation” is not a dietary rule you should follow for maximum longevity, he writes in his book. Remove as much junk food, ultra-processed food, refined grains and sugary drinks from your diet as possible. There is no moderation with these foods.

Eat beans every day

Fontana follows the Mediterranean diet as the basis for his healthy longevity eating plan.

Along with beans, Fontana’s food pyramid calls for eating a wide variety of colorful vegetables, whole grains, nuts, seeds, fruits, low-fat yogurt, olive oil and avocado every day.

He recommends eating fish two to three times a week, and enjoying small portions of cheese and a few eggs once or twice a week.

Meats or sweets should only be eaten occasionally.

Fontana always buys organic produce when he can to minimize his exposure to pesticides. “But if you tell me, ‘I cannot afford organic. What should I do?’ (I say) eat as many vegetables, whole grains and beans as you can, even if they’re not organic.”

He doesn’t take any supplements since he gets his nutrients from high quality food. The only exception was a daily vitamin D supplement in the winter when he lived in the U.S. to make up for the lack of sunshine.

Consider exercise the wonder drug for healthy longevity

Humans and their molecular pathways have evolved over thousands of years with a lot of exercise — walking everywhere, carrying wood, getting water from the well — so the modern sedentary lifestyle is not natural, Fontana warns.

He exercises every day, alternating mountain biking with swimming and weight lifting. An hour of aerobic exercise every day is ideal, but shorter bouts spread throughout the day can provide benefits, he writes in his book.

Exercise reduces triglycerides and LDL “bad” cholesterol, and increases HDL “good” cholesterol, Fontana notes. It reduces blood pressure and has been shown to improve insulin sensitivity.

When you exercise, you increase mitochondria — the “energy powerhouse of the cell” — in your muscle. Mitochondria are essential to burn fat, so you not only you build muscle mass, but burn more calories.

Exercise also increases brain-derived neurotrophic factor (BDNF), which is important for memory and is a powerful antidepressant molecule, Fontana says.

Go easy on the alcohol

Fontana doesn’t drink any alcohol. Studies suggest it’s not good for longevity and even small doses increase the risk of cancer, he notes.

“There is no evidence that resveratrol in wine is going to make you live longer,” he says.

“If you enjoy your beer and your glass of wine, that’s fine. But you should drink these occasionally… use it as a treat, not as a regular daily use.”

Give your body a break from eating

When you eat, the calories get transformed into glucose, which activates the production of insulin.

Between snacks and bigger meals, people end up being in a constant high-insulin environment for many hours of the day. That’s not normal physiologically and triggers pro-aging pathways, Fontana says.

Try to eat your calories within a restricted window, perhaps 10 hours, so that for the remaining hours of the day, your insulin and your glucose are low, he advises.

It’s OK to be a little hungry. It means the body is secreting the hunger hormone ghrelin, which inhibits inflammation.

“If you feel some hunger, don’t run immediately to eat something. If you can, just wait because you know you are activating this anti-inflammatory pathway,” Fontana says.

Think of your body as a Ferrari

Even a beautiful new sports car will develop problems if you don’t maintain it. But if you know how to take care of it, the car will last a long time.

It’s the same with your body, though maintenance in this case means a healthy diet and regular exercise.

“People say, ‘Who cares? I want to enjoy my life. I want to drink my wine. I want to stay on the couch eating chips,’” Fontana notes.

“Yes, you can drive your Ferrari without changing the oil. It’s up to you. But you need to know that your Ferrari will start to have problems.”

How Healthy Is Vegan Meat, Actually?

Veganuary is far behind us, but it’s never too late to explore a vegan diet. It’s easier than ever before, in fact, thanks to the numerous vegan meat alternatives available today. From Impossible and Beyond Meat burgers to Gardein Chick’n and Tofurky, plant-based meat is just about everywhere. 

It’s not just in the grocery store, either. With more and more plant-based meal delivery services and vegan options at dine-in and fast food restaurants, going vegan is getting less difficult by the day.

All of this said, there’s one big question about vegan meat that a lot of people are just starting to ask: Is it healthy?

What are plant-based meats made of?

That, of course, depends on the meat alternative. Some plant-based meat options are nutrient-dense and primarily consist of minimally processed whole foods. But a lot of the most popular options on the market — and especially the ones that look and taste like real meat — aren’t so great for you. 

Generally, vegan meat consists primarily of ingredients including:

  • Soy
  • Legumes
  • Vegetables like peas or broccoli
  • Fruits like jackfruit

That all sounds good, right? So why are we having a conversation about unhealthy plant-based meat? It’s all about what happens to those base ingredients.

To make things look and taste like meat, food manufacturers add filler ingredients such as wheat gluten, plenty of salt and artificial colors. In other words, when you choose a meat alternative that seems pretty darn similar to actual meat, it’s probably because that “meat” has been heavily processed. 

This isn’t to say that all vegan meat options are just as bad for your health as processed meat. But yes, that vegan hot dog is probably just as unhealthy as a regular hot dog. 

Plant-based meat can certainly go a long way toward mitigating the burden on the environment, supporting animal welfare and saving you money. But if you’re making the swap for health reasons, be conscientious about which meat alternative you choose.

Let’s run down some of the biggest risks associated with unhealthy plant-based meat. 

Highly processed

As we’ve mentioned before, to take something that isn’t meat and make it taste and look like real meat requires quite a bit of processing. Foods are more processed if they contain artificial ingredients or “natural flavors.” In meat substitutes specifically, ingredients such as soy protein isolate, soy protein concentrate and textured vegetable protein are processed ingredients.

That’s bad news because ultraprocessed foods increase your risk of:

  • Obesity
  • Dementia
  • High blood pressure
  • Type 2 diabetes
  • Decreased life expectancy

Missing key nutrients

Beef, pork and poultry all give your body a complete protein, which means they contain all nine amino acids you need but can’t make on your own. 

A lot of plant-based meat comes from ingredients that aren’t complete proteins on their own, like legumes and vegetables. If you’re opting for vegan meat, figure out which nutrients it doesn’t contain so you can supplement them. You should also know about plant-based complete protein options, like quinoa, tofu and tempeh. 

Less protein 

Most adults should be getting 0.8 grams of protein for every kilogram you weigh, plus more if you’re active. The US Department of Agriculture has a handy calculator to figure out how much you should be getting.  

Some vegan meat contains less protein than real meat, although this has gotten better in recent years. Ultimately, to maintain a whole, healthy diet, you’ll probably want to supplement with vegan high-protein food such as legumes and nuts.

High in sodium and saturated fats

One of the biggest problems with plant-based meat comes from its sodium content. Just like processed animal meat, most vegan meat contains a fair measure of salt. Most of the sodium in our diets comes from processed foods. Read the label and specifically check the sodium level before you assume a meat alternative is a healthy swap.

This is particularly true if you have high blood pressure or other heart health problems. 

Meat alternatives also commonly contain saturated fats due to the type of oils used, specifically coconut oil. Saturated fats are unhealthy fats that can increase the risk of heart disease and high cholesterol. 

Bottom line

A lot of vegan meat alternatives that are highly processed are not great for you. However, not all meat substitutes are unhealthy. If you know how to read labels and choose healthier plant-based meat options, you will be able to find vegan meat made with organic ingredients sourced from whole foods that are lower in sodium and higher in both fiber and iron.   

A plant-based diet can be incredibly healthy — plus cheaper and more environmentally and animal-friendly — as long as you stick with whole foods. Stocking your kitchen with the right tools to prep nourishing meals with minimally processed ingredients can help you feel your best. Homemade vegan meat made from veggies and legumes is ideal, but tofu, tempeh, and seitan are less-processed, high-protein meat alternatives.

No age cap: Two different generations strive for healthy lifestyle in Austin senior living community

AUSTIN (KXAN) — A group of older adults in Austin are proof that there is no age cap when it comes to lifestyle. There is a community in Austin where people in their 70s, and some nearing 100 years of age, are thriving.

If you walk into Brookdale Gaines Ranch, 4409 Gaines Ranch Loop, a community home for older adults, you will find men and women gathering into what looks like an ordinary room. The ringleader of the group is Gail Peterson.

“You get to know people in a different way here than you do at dinner or, you know, other places,” Peterson said.

She rallies the troops and walks with them to their workout class.

“The biggest thing that hurts the seniors, is them falling and breaking their hip or getting a bruise that basically debilitates them, and then they can’t live their life,” Ross Tschirn said, co-owner of Gratitism.

The Centers for Disease Control and Prevention said falls are the leading cause of injury-related deaths among people age 65 and older.

Peterson, 74, does not want to be part of that statistic. She said she has big plans, and it involves a lot of walking. Peterson’s goal is to strengthen her legs and work on her endurance.

“My children, I have two, Sheila and Dawn. And they kind of kind of gave me a goal. You need to get back into shape where you really can walk better, and have more stamina, and then you can go anywhere with us in the world,” Peterson said. “Kind of a good carrot, don’t you think?”

In the same room a couple of chairs away is her friend Donald Oliver.

“I have been a dancer most of my life. And I’ve taught dancing for many years. And I’m used to moving around and keeping myself limber,” Oliver said.

The 93-year-old is still active today, just as he was before he lost his vision due to macular degeneration, but he did not lose his spirit.

“There is a certain amount of elation after doing those kinds of exercises. And you feel as though you’re a little nimbler and can move a little bit better,” Oliver said.

Oliver’s coach tells KXAN the success of the 93-year-old is his consistent routine: Water, food, movement, sleep and community.

“My focus is on ankle strength, knee strength, hip strength, and then core strength so that the seniors can walk around and feel confident,” Tschirn said.

“This class gives you is confidence,” Peterson agreed. “It’s all about balance here. And if you can’t get stronger, and your legs don’t get stronger than you’re not confident about walking or doing any of those things. And falling is the number one thing that happens here.”

The co-leader of the class, Marcel Rosenberg, a personal trainer, and co-owner of Gratitism. Rosenberg noticed the group is getting stronger in the last couple of months.

“The classes have gotten so easy for them. Now I’m having to, like, throw curveballs so that I, we, can challenge them a little bit more,” Rosenberg said.

“And then when they feel like they can stretch you, and they do,” Peterson said while raising her eyebrow. “Sometimes I give him a wisecrack back. But yes, it’s good for you.”

“They always raise the eyebrow to me always. But they love it. They love a good challenge,” Rosenberg said.

“They catch on!” Tschirn said as he explained his coaching style. “I’m the guy who says just a couple more seconds, and then we’ll go for like, another minute, you know, but I know that they’re capable. And I’m the coach that’s supposed to push.”

Oliver has this advice for anyone who is not feeling the motivation to invest in exercise: “Get up!” he said as he laughed. “Don’t sit in the chair, get up and move!

A recent study found that skipping exercise in favor of sitting can worsen brain function. The study went on to show that even small changes in how much physical activity a person gets each day can affect cognitive abilities.
